Soleus Stretch

The soleus is what limits ankle dorsiflexion and squat depth, and a straight-knee calf stretch misses it entirely. The bent-knee version, done properly.

How to do it

  1. 01Stand facing a wall with both hands on it and step one foot well back.
  2. 02Point the rear foot straight at the wall — letting it turn out collapses the arch and takes the stretch away.
  3. 03Keep the rear heel pressed flat to the floor.
  4. 04Now bend the rear knee, driving it forward over the foot while the heel stays down. This is what separates it from the standard calf stretch.
  5. 05Hold 45 seconds. The sensation should sit low, just above the heel, rather than in the calf belly.

Almost everyone stretches their calves with a straight leg, and that version misses the muscle that actually limits your squat.

Two muscles, one of which people forget

The calf is gastrocnemius over soleus.

Gastrocnemius is the visible one and it crosses the knee as well as the ankle. It only lengthens fully with the knee straight — which is why the standard wall lean, back leg locked, is a gastrocnemius stretch.

Soleus lies underneath, crosses only the ankle, and is unaffected by what the knee does. It is also the deeper and stronger of the two, and it is the primary limiter of ankle dorsiflexion.

Bending the rear knee slackens the gastrocnemius and hands the stretch to the soleus. Same wall, same foot position, one knee bent — a completely different muscle.

Why it matters for squatting

Ankle dorsiflexion is the range that lets your knee travel forward over your foot while the heel stays down. Run out of it and your heels lift, or your torso pitches forward to compensate.

That is the most common reason people cannot squat to depth, and it gets blamed on hips far more often than it should. The goblet squat page suggests elevating the heels as a short-term workaround; this stretch is the longer-term fix.

Testing your range

Kneel with one foot flat on the floor and drive that knee forward past your toes, keeping the heel down.

Most people should manage about 10 centimetres of knee travel past the toes. Much less than that and ankle range is likely what is limiting your squat depth.

Frequency over duration

Range responds to repeated exposure. Two minutes most days will change your ankle range over a month; fifteen minutes on a Sunday will not.

What is the difference between a soleus and a gastrocnemius stretch?

Knee position. The gastrocnemius attaches above the knee, so it only lengthens fully with a straight leg. The soleus attaches below the knee and is unaffected by knee position — bending the knee slackens the gastrocnemius and leaves the soleus to take the stretch.

Why does the soleus matter for squatting?

Because it is the main limiter of ankle dorsiflexion, which is the range that lets your knee travel forward over your foot with the heel down. Heels lifting in a squat is usually a soleus restriction, and the straight-knee calf stretch most people do does not address it.

Where should I feel a soleus stretch?

Low, just above the heel and deep, rather than in the belly of the calf. If you feel it high in the calf, your knee is probably not bent enough or your heel has lifted.

How often should I do it?

Daily if ankle range is limiting your squat. Range of motion responds to frequency more than to long single sessions, so two minutes most days beats fifteen minutes once a week.

How do I know if my ankles are limiting my squat?

Kneel with one foot flat and try to drive that knee past your toes without the heel lifting. If you cannot get the knee about 10 cm past the toes, ankle range is likely restricting your depth.
