What sleep loss does to strength, recovery and appetite, how much athletes actually need, and the changes that reliably improve sleep quality.
Sleep is the highest-leverage recovery intervention available and the one people are most willing to trade away. Every supplement on this site is a rounding error next to a week of five-hour nights.
What the research actually shows
The controlled studies are unusually clear, because sleep is easy to restrict experimentally and the effects are large.
Restricting healthy young men to around five hours a night for a week reduces testosterone measurably — a decline comparable to aging a decade. Cortisol rises. And in a well-known trial where dieters were assigned to either 8.5 or 5.5 hours of sleep while eating the same calorie deficit, both groups lost the same weight but the short-sleep group lost far more of it as lean mass and far less as fat.
Same diet. Same deficit. Different body composition outcome, decided by sleep.
Seven to nine, and athletes at the top of it
The general adult recommendation is seven to nine hours. People training hard belong at the upper end, and elite athletes routinely sleep nine or more.
The reason is mechanistic rather than motivational. Training is a stimulus; the adaptation happens during recovery, and a disproportionate share of that recovery — growth hormone release, memory consolidation of motor skills, tissue repair — is concentrated in deep and REM sleep. Cutting sleep short truncates the stages that come later in the night, so a six-hour night is not simply 75 percent of an eight-hour one.
The appetite problem
For anyone in a fat-loss phase, this is the practical consequence that matters most.
Short sleep raises ghrelin, which drives hunger, and lowers leptin, which suppresses it. It also increases activity in brain regions responding to high-calorie food. The result is that people sleeping badly eat several hundred calories more per day without any deliberate decision to.
If a deficit keeps failing despite careful tracking, sleep is one of the first places to look — it makes adherence harder at a level below conscious control.
What actually improves it
The interventions with the best support are unglamorous.
Consistent timing. Going to bed and waking at roughly the same times, weekends included, does more than any other single change. Your circadian rhythm responds to regularity more than to duration.
Light. Bright light in the morning anchors the rhythm; dim light in the evening lets melatonin rise on schedule. This matters more than the specific blue light question people usually ask about.
A cool room. Core temperature has to drop for sleep to initiate. Somewhere around 16 to 19°C suits most people.
Caffeine timing. With a five-hour half-life, an afternoon coffee is still present at bedtime. The caffeine guide covers the trade-off for evening trainers in detail — a pre-workout at 6pm buys a slightly better session and takes a bite out of the recovery that session depends on.
Alcohol. It shortens sleep latency and then fragments the second half of the night, suppressing REM. It makes you fall asleep faster and sleep worse.
When to change your training instead
One bad night lowers performance modestly and is not a reason to skip a session. Train, expect less, and move on.
A sustained run of poor sleep is different. Injury risk rises, training quality declines, and continuing to add load to a system that is not recovering is how overuse problems start. That is the situation a deload exists for — reducing the stimulus until recovery catches up is more productive than pushing into a hole.

How much sleep do athletes need?

How late can I drink coffee?
Caffeine has a half-life of around five hours, so a 300 mg dose at 4pm still has roughly 150 mg circulating at 9pm. A reasonable rule is nothing caffeinated within eight hours of bed — and evening trainers should weigh the better session against the worse night.
Should I train if I slept badly?
