Whey protein

Whey builds muscle only if it fixes a protein shortfall you actually have. Doses, isolate vs concentrate, timing, and when powder is a waste of money.

Whey is the best-evidenced supplement that most people buying it do not need.

That is not a contradiction. The trials are unambiguous: protein supplementation on top of resistance training produces more muscle and more strength than resistance training alone. But read what the control groups were eating. The benefit appears when supplementation lifts a low protein intake toward an adequate one. Above about 1.6 grams per kilogram of body weight per day, the meta-regression flattens out. More protein stops doing anything.

So the question is never “is whey good”. It is “am I short”.

What whey actually is

Whey is the liquid fraction left over when milk is curdled for cheese. Dried and filtered, it is a fast-digesting, complete protein unusually high in leucine — the amino acid that acts as the trigger for muscle protein synthesis.

That leucine content is the only real edge it has over chicken or eggs, and it is a small one. The larger practical edge is that a shake takes forty seconds and travels in a bag.

How much whey protein should you take

Work out your daily protein target first, then use whey to close whatever gap is left. That is the entire method, and it is why the protein calculator is a more useful page than this one for most visitors.

For most lifters the target is 1.6 to 2.2 grams per kilogram of body weight. An 82 kg man needs roughly 130 to 180 grams a day. If his meals already deliver 140, one scoop closes it. If they deliver 90, he has a food problem that two scoops are patching over expensively.

Per serving, 20 to 40 grams is the useful range. Beyond about 40 grams in a sitting, the additional muscle-building response tails off — the surplus is still used, just not for that.

Isolate, concentrate or hydrolysate

Concentrate is roughly 70 to 80 percent protein, with the remaining fraction being lactose and milk fat. Isolate is filtered further to about 90 percent, with most of the lactose stripped out. Hydrolysate is isolate that has been partially broken down to digest faster.

For building muscle, buy concentrate. It is cheaper and works identically.

For digestion, buy isolate. Almost every complaint about whey causing bloating is a complaint about lactose, and isolate removes most of it.

Hydrolysate solves a problem recreational lifters do not have and costs the most.

Does timing matter

Not the way it was sold to you.

The post-workout anabolic window was pitched as thirty minutes, and a generation of lifters sprinted to the changing room. When the timing studies are pooled and total daily protein is held constant, the timing effect disappears. What looked like a timing benefit was a total-intake benefit in disguise.

Spreading protein across three or four feedings a day is mildly better than skewing it all into dinner. That is the only distribution guidance worth the effort, and it is about meals, not shakes.

Whey versus plant protein

Plant proteins are lower in leucine and, individually, less complete in their amino acid profile — pea is low in methionine, rice is low in lysine.

Three things close the gap. Take a slightly larger dose. Blend sources, which is why pea-and-rice blends dominate the shelf. And be aware that the gap only really shows up on acute muscle protein synthesis measures; at the level of actual muscle gained over months, matched-protein comparisons find much less difference than the mechanistic studies imply.

If you avoid dairy, you are not at a meaningful disadvantage.

When whey is a waste of money

If you eat 180 grams of protein a day from food and you are buying whey to “make sure”, you are buying nothing.

If you are using shakes to replace meals during a fat-loss phase, you are trading satiety for convenience — whole protein foods keep you fuller per calorie.

And if your training is inconsistent, protein is not the limiting factor. Nothing in the supplement aisle is.

Side effects and who should skip it

  • Bloating and gas, usually from the lactose in concentrate rather than the whey itself. Isolate removes most of it; a hydrolysate or a plant protein removes the rest.
  • No effect on kidney function in people with healthy kidneys, at intakes well above what any lifter eats. Existing kidney disease is a conversation with your physician.
  • Acne worsens in a minority of people on high dairy protein intakes. If it tracks with your shakes, switch to an isolate or a non-dairy protein and watch for a month.

Common questions

Do I need whey protein to build muscle?

No. Whey is food in powder form. What builds muscle is hitting roughly 1.6 grams of protein per kilogram of body weight per day alongside resistance training. If you already hit that from meals, adding whey does nothing measurable.

How much whey protein should I take?

Twenty to forty grams per serving, and as many servings as it takes to close the gap between what you eat and what you need. Doses above about 40 g in one sitting do not increase the muscle-building response further in most people.

Is whey isolate better than concentrate?

Only if lactose bothers you or you are counting every calorie. Isolate is filtered further, so it is higher in protein per gram and lower in lactose and fat. For building muscle the difference is negligible; for digestion it can be the whole difference.

Do I need to drink my shake right after training?

No. The anabolic window is far wider than the thirty minutes it was sold as. Meta-analysis shows that once total daily protein is matched, timing has no independent effect on strength or hypertrophy.

Is plant protein as good as whey?

Close, with a caveat. Plant proteins are generally lower in leucine and less complete, so a slightly larger dose or a blend of sources evens things out. Matched properly, the difference in muscle protein synthesis largely disappears.
