Beta-alanine

Beta-alanine works, but only for efforts lasting roughly one to four minutes. The dose, the loading period, and why the tingling is harmless but avoidable.

Beta-alanine has a genuine, replicated effect. It is also one of the most frequently mis-sold supplements on the shelf, because the window where it helps is much narrower than the marketing implies.

If your sport lives in the one-to-four-minute range, it is worth taking. If you lift heavy sets of five, it mostly is not.

What it does

Beta-alanine is the rate-limiting building block of carnosine, a dipeptide stored in muscle that acts as an intracellular buffer. During hard efforts, hydrogen ions accumulate and pH drops; carnosine mops some of them up and delays the point where acidosis shuts the effort down.

You cannot usefully raise muscle carnosine by taking carnosine — it is broken down before it arrives. You raise it by supplying beta-alanine over weeks.

That mechanism is the whole story, including the limitations.

The window where it works

Pooled analysis puts the benefit squarely in efforts lasting roughly 60 to 240 seconds. That is where acidosis is the thing that stops you.

Shorter than about a minute and you are limited by phosphocreatine, not pH — this is creatine’s territory, not beta-alanine’s. Much longer than four minutes and you are limited by oxygen delivery and substrate availability, and buffering barely features.

So: 800 m and 1500 m running, 200 m swimming, rowing ergometer pieces, combat sport rounds, and high-rep or short-rest resistance work. Those are the honest use cases.

The effect size, even in that window, is small. Meaningful for a competitive athlete deciding races by fractions of a second, largely invisible to a recreational lifter.

Dose and loading

Between 3.2 and 6.4 grams daily, every day, for at least two to four weeks before you expect anything.

The critical point is that beta-alanine is a loading supplement, not an acute one. Nothing happens on the day you take it. Taking it pre-workout, or only on training days, is a misunderstanding of the mechanism that wastes the money — muscle carnosine responds to cumulative intake over weeks.

Higher total doses and longer loading periods produce larger carnosine increases, which is why 6.4 g and ten-week protocols appear in the research. Once you stop, carnosine washes out slowly over several weeks.

The tingling

Fifteen to twenty minutes after a dose, most people feel a prickling across the face, neck, scalp or hands. It is called paraesthesia, it is caused by beta-alanine activating sensory neurons, and it is harmless. It passes within about an hour.

It is also avoidable. The reaction is dose-dependent, so splitting your daily total into portions of 1.6 grams or less usually removes it. Sustained-release formulations do the same thing and charge you for the privilege.

Plenty of people take the tingle as a sign the product is working. It is a sign you took a large dose at once.

Why we grade it B

The effect is real and it has been replicated in a properly conducted meta-analysis. That is more than most of the supplement aisle can say.

But the effect size is small, the window is narrow, and the long-term safety literature is thinner than it is for creatine or caffeine. For a competitive middle-distance athlete that combination still justifies buying it. For someone training three times a week for general strength and physique, it is a solution looking for a problem.

Side effects and who should skip it

  • Paraesthesia — a tingling or prickling in the face, neck and hands starting 15 to 20 minutes after a dose. It is harmless, it fades within an hour, and it is dose-dependent: split doses below 1.6 g mostly avoid it.
  • No established adverse effects at the doses and durations studied, though the long-term safety literature is thinner than creatine's.
  • Sustained-release formulations reduce the tingling but cost more than simply splitting a cheap powder into three doses.
