Calf Stretch
The gastrocnemius and soleus need different knee angles to stretch. Both versions against a wall, why foot alignment matters, and a step drop-off progression.
How to do it
- 01Stand facing a wall with both hands on it, and step your right foot well back.
- 02Point the right foot straight at the wall. Letting it turn out collapses the arch and takes the stretch away from the calf.
- 03Keep the right heel pressed to the floor and the right knee straight, then lean into the wall. This is the gastrocnemius version.
- 04Hold 45 seconds. Then, without moving your feet, bend the right knee slightly while keeping the heel down — the stretch drops lower toward the ankle. That is the soleus.
- 05Hold another 45 seconds, then switch sides.
The calf is two muscles with different attachments, and almost everybody stretches only one of them.
Gastrocnemius and soleus
Gastrocnemius is the visible one, the two heads that give the calf its shape. It attaches above the knee, which means it crosses two joints — so it can only be fully lengthened when the knee is straight. Bend the knee and it goes slack no matter what your ankle does.
Soleus lies underneath and attaches below the knee. It only crosses the ankle. It is largely unaffected by knee position, and it is the one that limits deep ankle dorsiflexion — the range you need to squat with your heels down.
So a complete calf stretch is the same wall lean performed twice: once with the rear knee straight, once with it slightly bent. Same foot position, same heel down, different muscle.
Most people do the first one and skip the second, then wonder why their ankles still restrict their squat. The soleus was the one that mattered.
Point the foot straight
The rear foot should point directly at the wall.
Let it turn outward and the arch collapses inward, the ankle rolls, and the range you gain comes from the foot flattening rather than the calf lengthening. It also feels easier, which is why it happens.
Foot straight, heel down, and shorten your stance until both of those are true. The stance length is your intensity dial and there is no benefit to a long stance you cannot hold properly.
Progressing with a step
Once the wall version stops producing much, drop the heel off the edge of a step.
Stand with the balls of both feet on a step, lower one heel slowly below the level of the step, and hold. Straight knee for gastrocnemius, then bent for soleus. Use a handrail, and lower under control rather than dropping into it — the calf and Achilles are load-bearing tissue and they respond better to gradual than to sudden.
Two rounds of each position, most days, is what changes ankle range over a matter of weeks.
Common questions
How do I stretch my calf properly?
Do it twice with two knee positions. Straight rear knee stretches the gastrocnemius, which crosses the knee as well as the ankle. Slightly bent rear knee takes the gastrocnemius out of it and shifts the stretch to the soleus underneath. Doing only the straight-knee version misses half the calf.
What is the difference between the gastrocnemius and soleus stretch?
The gastrocnemius attaches above the knee, so it only lengthens fully when the knee is straight. The soleus sits underneath it and attaches below the knee, so bending the knee slackens the gastrocnemius and lets you load the soleus instead.
Why does my heel lift when I stretch my calf?
Because you have stepped too far back for your current range. The heel staying down is the whole point — once it lifts, the ankle stops dorsiflexing and you are just leaning. Shorten the stance until the heel stays flat.
How long should I hold a calf stretch?
Forty-five seconds per position per side. Because there are two positions, a full calf stretch takes about three minutes for both legs. Most people do half of it and wonder why nothing changes.
Can tight calves cause other problems?
Limited ankle dorsiflexion is associated with compensation further up — knees travelling inward in a squat, early heel lift, and altered mechanics in running. Restoring ankle range is often more useful than working on the joint that hurts.
