Hyrox is eight one-kilometre runs alternated with eight functional stations. The training problem is that it demands two qualities that compete with each other, and most plans pretend otherwise.

Running decides your time

Eight kilometres is the largest single component by duration, and for most competitors the finish time is determined less by station performance than by how badly their running falls apart between them.

That means the aerobic base is the priority. Three running sessions a week through the block: one long easy run, one interval session at around race pace, and one easy recovery run.

Use the pace calculator to set those paces, and keep the easy runs genuinely easy — the most common error in a Hyrox block is running everything at a moderately hard effort and arriving at race day tired.

The stations that actually need practice

General fitness transfers to the sled less well than people expect. So does the wall ball, which arrives last, under maximum fatigue, and which decides a lot of finish times.

Practise both specifically. Sled pushes and pulls at competition weight if you have access; heavy prowler or leg press work if you do not. Wall balls in a fatigued state rather than fresh, because fresh wall balls are a different exercise.

Burpee broad jumps, farmers carries, sandbag lunges, rowing and ski erg all respond well to being trained in a fatigued state too.

Strength is maintenance, not development

Two lifting sessions a week, focused on the posterior chain and the legs, kept short.

This is the compromise to be honest about: high running volume genuinely interferes with building muscle, and a twelve week Hyrox block is not a hypertrophy block. Aim to maintain what you have. Build in a separate phase before or after.

Structuring the twelve weeks

Weeks 1–4. Build the aerobic base and learn the stations. Running volume climbing, strength work maintaining.

Weeks 5–8. Add compromised running — station work immediately followed by a run, which is the specific skill the event tests.

Weeks 9–11. Race simulation. At least one full or half simulation to find out what happens to your pacing under real fatigue.

Week 12. Taper. Reduce volume substantially, keep some intensity, arrive fresh.

Common questions

How long should you train for Hyrox?

Twelve weeks is a sensible block for someone with a reasonable base of running and strength. From a lower base, sixteen to twenty is more realistic — the event punishes an underdeveloped aerobic engine harder than it punishes a weak sled push.

Is Hyrox more running or more strength?

Running, by time. Eight kilometres split into one-kilometre segments is the largest single component, and most people's finish time is decided by how much their running degrades between stations rather than by station performance itself.

What is the hardest Hyrox station?

The sled push for most people, and the wall balls for almost everyone by the time they arrive at the final station under fatigue. Both reward specific practice — general fitness transfers to them less well than people expect.

Can you train for Hyrox and build muscle at the same time?

Only partially. High running volume interferes with hypertrophy, and this is a genuine trade rather than something to optimise away. Aim to maintain muscle during a Hyrox block and build it in a separate phase afterwards.
