Calf Raise
Full range beats heavy load, the knee position that decides which calf muscle you train, and why calves need more reps than anything else.
How to do the calf raise
- 01Stand with the balls of your feet on a step or block, heels hanging free.
- 02Straighten your knees and hold something for balance.
- 03Lower your heels as far below the step as your ankles allow, and pause for a second in that stretch.
- 04Rise slowly onto your toes, as high as you can go, and pause at the top.
- 05Three seconds down, one second pause, one second up. Speed is what makes calf work useless.
Coaching cues
- Pause at the bottom. The stretched position is where the growth is.
- Straight knees for gastrocnemius, bent knees for soleus.
- Full range beats more weight, every time.
Common mistakes
FaultBouncing through short reps
FixAlmost everyone does this. The Achilles stores and returns elastic energy, so a bounced rep is largely tendon rather than muscle. Pause at the bottom.
FaultOnly ever doing straight-knee raises
FixThat trains the gastrocnemius and largely misses the soleus underneath. Add a seated version with the knees bent.
FaultStanding flat on the floor
FixYou lose the entire stretched half of the range. Use a step, a plate, or the edge of a platform.
FaultGoing too heavy to reach the top
FixPartial reps at a heavy load build less than full reps at a lighter one. Reduce the weight until you can reach full plantarflexion.
Calves have a reputation for being genetically determined. Some of that is true — Achilles tendon length varies a lot and sets a ceiling on how a calf looks. Most of it is that calf training is usually done badly.
Pause at the bottom
The Achilles is a spring. Bounce out of the bottom of a calf raise and a large share of the work is done by elastic recoil in the tendon rather than by the muscle contracting.
A one-second pause in the stretched position removes that. The set immediately becomes harder at the same weight, which is the point.
That stretched position is also where a muscle receives the most growth stimulus, which is why standing flat on the floor — losing the bottom half of the range entirely — wastes most of the exercise.
Two muscles, two knee positions
The gastrocnemius is the visible one and it attaches above the knee, so it only lengthens properly with a straight leg. The soleus lies underneath, attaches below the knee, and is unaffected by knee position.
Straight-knee raises train the gastrocnemius. Seated, bent-knee raises train the soleus. Doing only the first is the second most common reason calves do not respond.

They need more volume
Your calves carry your body weight thousands of times a day. A stimulus that challenges an untrained biceps is nothing to them.
That means higher reps — ten to twenty — and more weekly sets than you would give most muscles. Fifteen to twenty hard sets a week is defensible for calves in a way it would not be for rear delts.
Common questions
Why are my calves not growing?
Usually three things at once: partial range, bounced reps, and not enough of them. Calves are used all day for walking, so they need a stimulus meaningfully harder than that — full range under load, with a pause at the stretch, for higher reps than you would use elsewhere.
Should calf raises be done with straight or bent knees?
Both. The gastrocnemius crosses the knee, so it only lengthens fully when the knee is straight. The soleus underneath crosses only the ankle and is trained with the knee bent. Doing only the straight-knee version misses half the calf.
How many reps for calves?
Ten to twenty per set, with slow controlled tempo, and more weekly sets than most muscles need. Fifteen to twenty hard sets a week is not unreasonable for a stubborn pair.
Do calf raises need heavy weight?
Less than people assume. Range of motion and tempo matter more, and going heavy is the usual reason people cut the range short. A weight you can take through a full stretch to a full contraction beats a heavier partial.
