Kettlebell Fat Loss Workout
A short kettlebell circuit for a calorie deficit — enough intensity to matter, short enough to recover from when you are eating less.
The session 22 working sets
Strength first — straight sets
| Exercise | Sets | Reps | Rest |
|---|---|---|---|
| Goblet squatHeavy. This is the part protecting your muscle. | 3 | 8–10 | 90 sec |
| Romanian deadliftSingle kettlebell, or one in each hand. | 3 | 8–10 | 90 sec |
Circuit — 4 rounds, 40s work / 20s rest
| Exercise | Sets | Reps | Rest |
|---|---|---|---|
| Kettlebell swingHip snap, not a squat. | 4 | 40 sec | 20 sec |
| Push up | 4 | 40 sec | 20 sec |
| Suitcase carryAlternate hands each round. | 4 | 40 sec | 20 sec |
| Plank | 4 | 30 sec | 60 sec between rounds |
Twenty-five minutes, four days a week, one kettlebell. The format is deliberate: short enough to recover from in a deficit, hard enough to be worth doing.
The diet does the fat loss
Worth repeating because the fitness industry keeps implying otherwise. A hard session here costs a few hundred calories. A day’s deficit is usually four to six hundred, every day.
Training decides what you lose, not how much. Heavy work at the start of this session is what signals your body to keep the muscle while the deficit removes the fat.
Why strength comes first
The two straight sets at the beginning are the most important part, and they go first while you are fresh.
The circuit afterwards adds work capacity and energy expenditure at a lower recovery cost than more heavy sets would. It is not there because circuits are special for fat loss — they are not — but because it is time-efficient work that does not compete with the strength portion.
Adjusting as the cut goes on
Recovery capacity drops as the deficit accumulates. Expect this to feel harder in week eight than week one, even as you get lighter.
When that happens, drop circuit rounds before you drop the strength sets. The heavy work is the part you cannot afford to lose.
Common questions
Do kettlebell workouts burn a lot of calories?
A hard 25-minute session is a few hundred calories, which is less than a day's calorie deficit. The diet does the fat loss. What this session does is preserve muscle while that happens and add work capacity at a low time cost.
Why is this session so short?
Because recovery capacity falls when calories do. Four short sessions you can recover from beat two long ones that leave you flattened, and the shorter format is far easier to keep doing through a twelve-week cut.
What weight kettlebell do I need?
One bell you can swing for 40 seconds and goblet squat for ten reps — usually 16 kg for men and 8 to 12 kg for women. A second lighter bell helps for pressing, but one is enough to run this.
