Six movements, three days a week, one pair of dumbbells. This session exists because most people asking for a home workout do not need a complicated one — they need a small number of movements that cover everything, done hard and repeated.
Why full body at three days
Training each muscle three times a week is what this split buys you. Most people comparing it against a “proper” bodybuilding split are comparing three exposures per muscle against one.
The research on training frequency consistently favours spreading weekly volume across more sessions rather than concentrating it. At three days a week, a full body split is not a compromise; it is the correct answer.
Progressing it
Add reps before you add weight. When you can complete the top of every rep range for all sets — twelve on the squats, twelve on the RDLs — increase the load and drop back to the bottom of the range.
That gives you a progression that works for months without needing a spreadsheet, and it is the reason a fixed pair of dumbbells lasts longer than people expect.
When to move on
Two signals. Your dumbbells are no longer heavy enough for the lower body work — goblet squats cap out around 32 kg because holding the weight becomes the limit, not the legs. Or you want to train four or more days a week, at which point an upper/lower split uses the extra days better.
Common questions
Can you build muscle with just dumbbells?
Yes. Hypertrophy responds to hard sets close to failure with progressive overload, and dumbbells deliver all three. The ceiling is eventually load — you will out-grow a fixed pair on lower body work long before upper body — which is what adjustable dumbbells or a barbell solve.
How heavy should the dumbbells be?
Heavy enough that the last two reps of each set are genuinely hard. If you finish a set of twelve knowing you had five more in you, the weight is not doing anything. An adjustable pair going to 24 kg covers most beginners for a year or more.
Is three days a week enough?
For a full body split, yes — it trains each muscle three times a week, which is more frequency than most four-day splits deliver. Frequency and weekly volume matter more than how many days you show up.
What if I do not have a bench?
Floor presses and dumbbell flies on the floor work well and are gentler on the shoulder, at the cost of a shorter range. Everything else here is done standing or on the floor already.
