Kneeling Hip Flexor Stretch

Step-by-step setup for the half-kneeling hip flexor stretch, the four faults that make it useless, and how to know you are in the right position.

How to do it

  1. 01Kneel on your right knee with your left foot flat in front, both knees at about 90 degrees. Pad the down knee.
  2. 02Set your feet roughly hip-width apart, not in a straight line. A narrow base makes the position wobble and you will brace instead of relax.
  3. 03Tuck your tailbone under so the pelvis tips posteriorly, and hold it there for the whole stretch.
  4. 04Squeeze the right glute. The stretch should appear at the front of the right hip before you move at all.
  5. 05If you need more, shift forward two or three centimetres — no lunging. Hold 45 seconds, then switch.

This is the most widely performed hip flexor stretch and the one most often done in a way that produces nothing. The position is simple; the setup is where it succeeds or fails.

The four faults

Leaning instead of tucking. The big one. You drop into a lunge, feel a pull somewhere near the front of the hip, and call it done. Without a posterior pelvic tilt the pelvis rotates forward with you and the hip flexor stays slack, while your lumbar spine takes the extension.

Feet in a straight line. A narrow base is unstable, and an unstable position makes you brace. Bracing is the opposite of what a static stretch needs. Set the front foot about hip-width across from the down knee.

Going too far forward. Range is not the goal. If the tilt is right, the stretch shows up almost immediately, and a large forward shift usually means the tuck has already been lost.

Skipping the glute squeeze. Contracting the glute on the kneeling side does two things: it drives hip extension actively, and via reciprocal inhibition it encourages the hip flexor to relax. It is the difference between a stretch you feel and one you do not.

How to know you are in the right position

You should feel a broad stretch in the crease at the front of the hip and up into the lower abdomen on the kneeling side.

If it is in the front of the thigh, you are stretching rectus femoris — not useless, but not the deep hip flexor you were aiming for, and you will get more of it from the couch stretch.

If it is in your lower back, the tuck is gone.

If it is nowhere, squeeze the glute harder before you lean further.

Common questions

How do I do a kneeling hip flexor stretch correctly?

Half-kneel, tuck the tailbone under to posteriorly tilt the pelvis, squeeze the glute on the kneeling side, and only then shift forward slightly. The tuck and the glute squeeze are the stretch. Lunging forward without them extends your lower back instead of your hip.

Why do I feel it in my lower back?

Because the pelvis is tipped forward. Without a posterior tilt, leaning forward is absorbed by lumbar extension, so you compress the joints in your lower back and the hip flexor never lengthens. Re-tuck and do not lean as far.

How far forward should I lean?

Much less than you think — a couple of centimetres. If you set the pelvis and squeeze the glute properly, most people are already at a strong stretch before shifting at all. Distance travelled is not the measure of anything here.

How long and how often?

Forty-five to sixty seconds per side, two to three rounds, on most days. Hip flexor length responds to frequency more than to single long sessions, so daily short doses beat a weekly effort.

Should I do this before squatting or deadlifting?

Use a shorter, gentler version as part of a warm-up, or do the full-length holds after training. Long static holds immediately before heavy lifting temporarily reduce force output.
