Hip Thrust
Bench height, foot position, the rib and chin cues that stop it becoming a back extension, and why it beats squats for glute development.
How to do the hip thrust
- 01Sit on the floor with your upper back against a bench, the bench edge just below your shoulder blades.
- 02Roll a padded barbell over your hips, into the crease.
- 03Set your feet flat, about shoulder-width, close enough that your shins are vertical at the top.
- 04Tuck your chin, pull your ribs down, then drive through your heels until your hips are level with your knees.
- 05Squeeze the glutes hard at the top for a second, then lower under control.
Coaching cues
- Chin tucked and eyes on your knees throughout — it stops the movement becoming a back arch.
- Ribs down. If your lower back is doing the work, this is why.
- Finish level, not higher. There is no extra range above a flat torso.
Common mistakes
FaultArching the lower back at the top
FixThe extension is coming from the spine rather than the hips. Tuck the chin, pull the ribs down, and stop when your torso is flat.
FaultFeet too far forward
FixHamstrings take over and often cramp. Bring the feet back until the shins are vertical at lockout.
FaultBench too high
FixA bench edge above the shoulder blades restricts the range. It should sit just below them so your upper back can pivot.
FaultNo pause at the top
FixThe top is where the glute is most shortened and most loaded. A one-second squeeze is most of the point.
The hip thrust does one thing better than any other exercise: it loads the glutes hard in a fully shortened position.
Why that position matters
In a squat, the glutes are most challenged at the bottom, when they are lengthened. As you approach lockout the load falls away, which is why squats build glutes but leave the top of the range under-trained.
The hip thrust inverts that. Resistance is lowest at the bottom and highest at lockout, exactly where the glute is fully contracted.
That is the case for doing both. They load opposite ends of the same muscle’s range.
Chin and ribs
Nearly every problem with this exercise is over-extension at the top.
Two cues fix it. Tuck your chin and keep your eyes on your knees throughout — a head that stays neutral makes it much harder to arch. And pull your ribs down toward your hips rather than letting them flare.
The finish position is a flat torso, hips level with knees. Anything above that is lumbar extension, and it is where hip thrust back pain comes from.
Setting the bench and feet
The bench edge belongs just below your shoulder blades, so your upper back can pivot over it. Too high and your range is restricted; too low and it digs in.
For the feet, work backwards from lockout: at the top, your shins should be vertical. Feet further forward shifts the work to the hamstrings and is the usual cause of hamstring cramping mid-set.
Common questions
What muscles does the hip thrust work?
The gluteus maximus above all, with the hamstrings and quads assisting. It loads the glute at its shortest, most contracted position — which is exactly where a squat provides least tension, and why the two complement each other rather than compete.
How high should you go on a hip thrust?
Until your torso is flat — hips level with knees, shins vertical. Going higher means your lower back is arching rather than your hips extending further, which loads the spine and adds nothing at the glute.
Are hip thrusts better than squats for glutes?
For the glutes specifically, hip thrusts load the shortened position far better and generally produce more glute activation. Squats load the lengthened position and train much more besides. Most people should do both rather than choose.
Why does my lower back hurt during hip thrusts?
Almost always over-extending at the top. Tuck the chin, keep the ribs pulled down toward the hips, and finish with the torso flat rather than arched. If it persists, reduce the weight until you can hold that position.
Do I need a barbell pad?
Yes, unless you enjoy bruising. A dedicated pad or a folded towel over the bar makes the difference between a productive exercise and one you avoid.
